Building muscle at home with light weights?

Illustration for the guide: Building muscle at home with light weights?

Short answer

It works if sets go close to failure. In trained men, 20–25 reps at 30–50% of 1RM built as much muscle as heavy sets. For maximal strength, though, you will miss heavy loading.

Figures

Light or heavy to failure: similar muscle gain
  • 30–50 %: Light — of 1RM, 20–25 reps: no significant difference in muscle gain
  • 75–90 %: Heavy — of 1RM, 8–12 reps: more bench press gain

What the studies show

Morton and colleagues had 49 trained men train light or heavy to failure for 12 weeks: same muscle growth, with more strength only in the bench press when heavy (14 versus 9 kg). Lopez and colleagues found no difference in growth across 28 studies between more than 15, 9–15 and at most 8 reps, but more strength with heavier loads.

How to use it

Push-ups, lunges, dumbbells or bands are enough. Take every set to just short of failure. If sets get very long, make the exercise harder: single-leg, feet elevated or with a pause in the stretched position.

Limits

In the studies every set went to failure; light sets with many reps in reserve were not tested. Long sets are exhausting and hard to judge.
